The strength part of your workouts varies every day, but you should always warm up: this way you will warm up your muscles and joints, which will help avoid injuries and sprains. To warm up, use any cardio machine for 5-7 minutes. You should be sweating slightly and your heart rate should reach 130 beats per minute.

Now let's start strength training:

Day 1

  • Dumbbell bench press on a step platform or bench. Lie down, stretch your arms with dumbbells in front of you, and then smoothly lower them down, bending your elbows to an angle of 90 degrees, and then lift them up. 2 sets of 30 reps.
  • Squat with dumbbells. Place your feet shoulder-width apart, grab dumbbells and begin to lower yourself down, bending your knees. Make sure that your knees do not go beyond your toes, and that the main load falls on your heels. 2 sets of 30 reps.
  • Press crunches. Lie on the floor, bend your knees and lift your body so that your ribs try to reach your pelvic bones. Do not lift your lower back off the floor. 3 sets of 20 times.
  • Do cardio for the last 7-10 minutes of your workout, then reduce the intensity for the last 2 minutes so that your heart rate returns to normal.

Day 2

  • Dumbbell rows to the waist. Stand up, take dumbbells in your hands, and tilt your body slightly forward. Using the strength of your back muscles, pull your hands with dumbbells to your belt so that they seem to slide along the front surface of your thighs. 2 sets of 30 reps.
  • Lunges. Stand up straight, take dumbbells in your hands, take a step forward and lower yourself so that your back knee touches the floor. 2 sets of 30 reps.
  • Twisting. Sit on the floor with your legs extended in front of you. Using your abdominal muscles, tilt your body back and perform crunches on the right and left sides at a fast pace for 1 minute.

Day 3

  • On the third day we arrange a rest.

Day 4

  • On the fourth day we repeat the program of 1 day.

Day 5

  • On the fifth day we repeat the program of the second day.

Day 6

  • Deadlift. Stand up straight, take dumbbells and bend over, moving your pelvis back. The dumbbells should slide over your buckets. 2 sets of 30 reps.
  • Push-ups from the floor or from your knees. 3 sets of 20 times.
  • Exercise “plank” for 1-2 minutes.
